Hydration in the Heat: Electrolytes, and When They're Marketing

The first real heat of the year arrived this week, and your body noticed before you did.
You drank water. A bottle at your desk, another in the car, a tall glass with dinner. And still, by four o'clock, there's a dull headache behind your eyes and your legs feel heavy.
Then you spot the white ring dried into the brim of your hat.
You're not imagining this, and you didn't do it wrong. You drank plenty. The water just didn't stay.
Every June I have some version of this conversation, usually with someone holding a new box of electrolyte packets, wondering if they're being sold something. Sometimes they are. Sometimes the packet is the missing piece.
What's Actually Happening When You Sweat
Sweat is mostly water, and the mineral you lose most of is sodium. You lose proportionally more water than sodium, so sweating leaves your blood slightly concentrated. Your body reads that and makes you thirsty.
Here's the part nobody explains. Answer that thirst with plain water alone and you dilute your blood back down fast.
The hormone deciding what happens next is vasopressin, also called antidiuretic hormone. Its job is to tell your kidneys to hold water back. Dilute your blood and vasopressin falls, so most of what you just drank heads for your bladder.
That's why you can finish a liter and still feel dry twenty minutes later. It's like watering a hanging basket that has dried into a hard ball. Most of it runs out the bottom and the roots stay dry.
Sodium changes that. Fluid carrying sodium holds your blood volume steady while it's absorbed, so vasopressin stays put and the water stays in you. That's the whole mechanism behind an electrolyte drink. Not energy. Retention.
How much you lose is personal. Sweat sodium runs roughly 500 to 1,500 milligrams per liter, and in real heat you can lose half a liter to two liters an hour.
Some people are salty sweaters. The white crust on a hat brim is the tell.
Why This Matters Beyond a Hot Afternoon
I want to be clear. This isn't about performance on a Saturday ride.
Fluid is blood volume. Blood volume holds your blood pressure steady when you stand, carries oxygen to muscle, and gives your kidneys something to filter.
Run it low across a hot week and you get the obvious costs. Headache, fatigue, flat workouts. You also get the quiet ones. Lightheadedness on standing, which is a fall risk. Concentrated urine, which sets up kidney stones. Heat tolerance that gets misread as lost fitness.
Thirst is a late signal, and it gets later with age. The people who most need to drink on a schedule are the least likely to feel like it.
The Signs You're Under-Replacing
Watch for these. A headache that arrives late in the afternoon on hot days but not cool ones. Cramping in your calves or feet at night. Salt crust on your skin or shirt after training. Feeling flat on your second and third hot day rather than your first. Craving salty food specifically.
If you're nodding along to several of these, more water isn't the fix.
What to Do This Week
Measure instead of guessing. Weigh yourself before and after a hot workout, in the same clothes both times. Every pound you're down is roughly sixteen ounces of fluid you didn't replace. Replace about 125 to 150 percent of it over the next few hours, since some will leave as urine.
Salt is the electrolyte that actually matters. Turn the packet over and find the sodium. A product built to replace sweat generally carries 300 to 1,000 milligrams per serving. Under 200 milligrams and you're drinking flavored water.
And if you're eating less than usual, which is most people in the heat and nearly everyone on a GLP-1, you're taking in less sodium from food than you think.
Get potassium and magnesium from your plate. You lose very little of either in sweat compared with sodium. A baked potato with the skin runs roughly 900 milligrams of potassium. Beans, yogurt, cooked greens, pumpkin seeds.
I see people buying magnesium to replace sweat losses constantly. It's the wrong lever. If you suspect you're low, ask for RBC magnesium rather than serum.
Drink on a schedule and front-load it. A reasonable baseline is 80 to 100 ounces of fluid daily, more if you train or work outdoors. Most people drink almost nothing until noon, then try to catch up after dinner. That buys them a 2 am trip to the bathroom.
Alcohol suppresses that same vasopressin signal. A hot day plus two drinks is a headache you can predict.
Give yourself two weeks to acclimate. Your body adapts over roughly 7 to 14 days of regular exposure. Your sweat gets less salty as your body learns to conserve sodium. That's why the first hot week feels so much worse than the fourth.
When the Packet Is Marketing
Here's my honest take. These products are useful for a narrow set of situations, and they're sold to everyone. That gap bothers me.
So when does one earn its place?
When you sweat hard for more than about an hour. When you work outdoors. When you're a heavy or salty sweater. When you're losing fluid to vomiting or diarrhea. When you're eating very little, or eating low-carbohydrate, which makes your kidneys excrete more sodium than usual.
They're marketing when you sit at a desk in air conditioning and you've made a daily habit of them. They're marketing when the label leans on trace minerals in doses too small to matter. They're marketing when the sodium is negligible and the packaging is athletic.
The zero-sugar positioning deserves a second look. A small amount of glucose helps sodium and water cross your intestinal wall, because they share a transporter. That's why oral rehydration solutions include sugar on purpose. Sugar-free is a preference, not an upgrade.
The cheap version works too. A quarter teaspoon of table salt in a liter of water gets you roughly 500 to 600 milligrams of sodium. Coconut water is high in potassium and low in sodium. A pleasant drink, a poor sweat replacer.
No packet replaces eating enough food and salting it.
When to Call Your Doctor
Some of this is out of my lane, and out of yours.
Drinking large volumes of plain water during hours of heavy sweating can push your blood sodium too low. That's hyponatremia, and the dangerous part is that it looks like dehydration.
Watch for a worsening headache, nausea, a ring that suddenly won't come off, confusion, and body weight that goes up rather than down during a long effort. That's an emergency, not a nutrition problem.
Talk to your physician before you deliberately add sodium if you have high blood pressure, heart failure, or kidney disease. Same if you take a diuretic, an ACE inhibitor, an ARB, or lithium. Potassium salt substitutes aren't neutral when kidney function is reduced.
And get help immediately for heat illness. Skin that stops sweating, confusion, fainting, or a temperature you can't bring down.

A Better Scorecard
Ounces logged in an app aren't the point. Watch your morning body weight instead, which should be reasonably stable rather than swinging two or three pounds. Watch your urine, pale straw by mid-morning, remembering that B vitamins turn it bright yellow and mean nothing.
And watch how you feel on the third hot day in a row. That's the honest test.

The Bottom Line
Hydration in the heat isn't about drinking more. It's about drinking in a way your body can hold, and eating enough sodium to make that possible.
The packet isn't the villain and it isn't the answer. It's a delivery method for about half a gram of salt. Some weeks you need exactly that. Most weeks you need a scale, a salt shaker, and a schedule.
You deserve to move through a hot summer feeling capable, not wrung out.
